A single pair of adjustable dumbbells covers every movement pattern you need. This plan runs three full-body sessions a week, each pairing one heavy compound lift with two accessory movements, so you hit every muscle group three times over seven days — the frequency that research consistently favours for people training three days a week.

Sessions are ordered A, B, C and repeat each week. Loads are prescribed by effort rather than percentages, because adjustable dumbbells jump in fixed increments: pick a weight where the last prescribed rep is hard but clean.

How to progress

  1. 1Reps first, then load: weeks 1–2 add reps at the same weight, week 3 adds weight at the original reps.
  2. 2If your dumbbells jump 5 kg at a time, add reps for two weeks before moving up — the jump is large relative to the lift.
  3. 3Rest 2 minutes after lead lifts, 60–90 seconds on accessories.
  4. 4Keep one to two reps in reserve on every set except the week 4 retest.

Frequently asked questions

Is a dumbbell-only plan enough to build strength?

For the first year or two of training, yes. Dumbbells limit absolute loading on squats and deadlifts eventually, but unilateral work, tempo and higher rep ranges keep the stimulus high well past the beginner stage.

What weight dumbbells should I buy?

Adjustable pairs spanning roughly 5–25 kg per hand cover this whole plan for most beginners. Fixed pairs are limiting — you will outgrow a single light pair within a month.

Can I run this four days a week?

Rotate A, B, C, A across the week rather than adding a fourth distinct session. Full-body sessions recover well at four days as long as you keep two reps in reserve.
