Sitting for eight hours does not shorten your muscles permanently, but it does leave your hip flexors, thoracic spine and deep neck flexors under-used — which is why standing up feels stiff. The fix is frequency, not intensity: ten minutes every day beats a one-hour session on Sunday.
This plan cycles four short routines across the week and repeats for four weeks. Each routine targets one region and takes ten minutes. Do them at any point in the day; mid-afternoon, when stiffness peaks, tends to work best.

3Pair each stretch with a strengthening hold from week 2 — range you can control is what persists.
4Stand and walk for two minutes every hour of desk work; the routine supports that habit, it does not replace it.
Frequently asked questions
How long does it take to fix stiffness from sitting?
Most people notice easier movement within one to two weeks of daily ten-minute work. Lasting change in usable range typically takes six to eight weeks, especially when stretching is paired with strengthening.
Should I stretch before or after work?
Either works, but mid-afternoon or immediately after work tends to give the most relief because that is when accumulated stiffness peaks. Consistency matters more than timing.
Is stretching enough for lower back pain?
Stretching helps with stiffness, not with every cause of back pain. If pain is sharp, radiates down a leg, or persists for more than a few weeks, see a physiotherapist or doctor before continuing.
